San Diego Stairs Workout
1A) Stair Sprints x 1 rep (bottom to top)
1B) Pushups x 20 reps
1C) Total Body Extension (TBX) - 20 reps
1D) Cross-Body Mountain Climbers - 10/side (count as 20)
- 5 rounds, rest is only when you 'jog' back down
2A) Stair Sprints x 1 rep (bottom to top)
2B) TBX - 20 reps in first two rounds, 10 reps on last round
- 3 rounds, rest is only when you jog back down
About 20 minutes of Classy Fun under the San Diego sunrise.

Shawna's Sick Circuit Workout
1A) Burpees - 20 on, 10 off
1B) Jump Rope/Jumping Jacks - 40 on, 20 off
- 6 rounds
- no rest between rope/jacks and back to burpees
2A) Kettlebell Swing - 25 reps (53 pounder)
2C) Stability Ball or Power Wheel Rollout - 25 reps
2D) Side Plank - 30 seconds per side
If you are ADVANCED, there is no rest between exercises. You'll just rest 30 seconds at the end of the circuit and then repeat 3 more times.
If you're a BEGINNER, do less weight, fewer reps, only 2 circuits, and take longer rest periods. This can be done as a standalone conditioning session, or fat loss finisher after any workout.
3A) TRX Row - 10 reps
3B) TRX Triceps extension - 10 reps
- No rest between exercises, repeat for 5 total circuits.
4) DB Curls with Palms Up - 8 reps, drop weight 50% and go to failure
- Rest 30 seconds
- Repeat until you've done 40 total reps

Squats and Sparks
Anyways, so I squatted. And it was really, really great. I also ate about 6,000 calories on Saturday, so that helped!
Today's workout:
1A) Squat
1B) Box Jump
2A) Good Morning
2B) Front Squat

Nicholas Sparks, the famous romance novelist. Nick is a member of the Atlas 400 group, and he was training hard. Nick is getting in shape for an upcoming GQ photoshoot for his latest movie starring young, beautiful actors I have never heard of…
Everyone knows Nick as the author of The Notebook, but few people know he is also an accomplished track coach and knows more about working out than many trainers I've met.
In fact, Nick coached his son to a world junior indoor track record (4×400 meters, New Bern High School, North Carolina).
Nick and I spent an hour trying to "out-do" one another with short workout routines and awesome new exercises. He was already using one of my favorite "little known" exercises, the TBX, in his daily workouts. Here's a 10 minute workout we came up for you.
The Nicholas Sparks "Fat Loss in a Bottle" Circuit Workout
1) Total Body Extensions – 20 reps2) Inchworm + Pushups – 5 reps (do 5 pushups each inchworm)
3) Burpees – 10 reps
- Rest 30 seconds
- Repeat as many times as you can in 10 minutes

PS - Here's another challenge for you...
Pick a flaw, any flaw, that you want to improve over next 12 weeks.
Use this 3-step plan and take robotic action on it every day.
Step #1 - Punish yourself every time you engage in the flaw. For example, when I quit swearing a couple of years ago, I put $10 in a swear jar. It worked! I 'cured' myself of cursing in just 6 days.
Step #2 - Have an easy replacement for the flaw. To quit swearing, I started using other silly phrases, like "Sugar Shack" to replace my cursing.
After all, the secret to your future is your daily habits.
Take one small bad habit and replace it with some small good habit. Start easy. Keep working every day to develop good habits.
PPS - And here's the best NON-fitness advice you'll get this week...
Do a "brain dump" at the end of the day to separate work from non-work. Set a hard "quitting time" for your workday. When that time comes, stop work, grab some paper, scribble out all related work thoughts, and put them away until tomorrow. Now go live your life for the rest of the day.

# 1 hip exercise to help you squat and lunge without pain
- Brace your abs. Start in the top of the pushup position.
- Keep your abs braced, pick one foot off the floor, & slowly bring your knee up outside of your shoulder and touch your foot to the ground.
- As you reach the top of the motion, rotate your upper body to point your arm toward the ceiling.
- Keep your abs braced and slowly return to the start position.
- Jumping Jacks (15)
- Prisoner Lunge (6-8/side)
- SCREACH (6/side)
- Leg Swings (12/side)
- Rest 30 seconds and repeat 1 more time

Now that everything is back to normal, this week's workouts are:
#1 - Lower Body
Big total body warm-up
1A) Squats
1B) Box Jumps - sets of 2, and it wasn't until about the 4th set that power really kicked in...that's because my nervous system really seemed to need a long warm-up...often does
2A) Front Squat
2B) Good Morning
That was it for the day. 4 sets of each.
#2 - Upper Body - Meathead for Life!!!
Requires a much smaller warm-up, upper body only, and you can do lower stretching between sets
1A) Bench with Pause (#truth bench)
1B) Chin-up with Knee-up
2A) Close-Grip Bench
2B) V-Grip Pulldown
3A) DB Press
3B) BB Row
4) DB CSR 1&1/2 reps - going to experiment to see how this goes

This morning, a quick garage gym at Bedros Keuilian's (I'll take a photo of his sweet set-up), and then I have a flight to Denver.
Last night, Bedros and his wife cooked for Dani, Kate, myself, and Cara Eckerman, CTT. It was a feast of wagyu beef (from Debragga.com), vegetables, and Di's famous cookies.
This morning B will make me some eggs before I hit the airport. He's a good cook too, but dinner was all about Diana's work last night. She was in the kitchen all day. Crazy!
So enough of training like a workhorse (we'll focus on that tomorrow in our Monday Morning 10-Minute Miracle Workout series).

Another 20 minute garage circuit
Beginner
1) Lying Hip Extension – 30 seconds
2) Plank – 30 seconds
3) Beginner Bodyweight Row – 30 seconds
4) 1-Leg Lying Hip Extension or Stability Ball Leg Curl – 30 seconds
5) Kneeling or Regular Pushups – 30 seconds
6) Bodyweight Wall Squats or Bodyweight Squats – 30 seconds
7) Jumping Jacks or Run-in-Place – 30 seconds
- Repeat the circuit 2 times for a total of 7-minute. If you have even more time, do up to 4 circuits with 1 minute of rest between each.
- Take as much extra rest as you need to…or do 20 seconds of each exercise and rest for 10 seconds before the next move.
Intermediate
- Prisoner Squat – 30 seconds
- Rocking Plank – 30 seconds
- Total Body Extension or Med Ball Slam – 30 seconds
- Stability Ball or Ab Wheel Rollout or TRX Fallout or Inchworm – 30 sec
- X-Body Mountain Climber (alternating) – 30 seconds
- Burpees – 20 seconds with 10 seconds rest
- Side Plank- 15 seconds per side
- - Repeat the circuit 2 times for a total of 7-minute. If you have even more time, do up to 4 circuits with 1 minute of rest between each.
- - Take as much extra rest as you need to…or do 20 seconds of each exercise and rest for 10 seconds before the next move.

And here's one more workout…I know this is a good one because I did it in the Marion family garage this morning before leaving Joel's place in Florida for a seminar in Los Angeles (I'm writing this to you from seat 4D on Delta Flight 1158…but I'd rather be at home!)

1) Prisoner Squat – 40 seconds, 20 seconds rest
2) Pull-up – 40 seconds, 20 seconds rest
3) Close-Grip Pushups – 40 seconds, 20 seconds rest
4) Med Ball Slam – 40 seconds, 20 seconds rest
5) Narrow-Stance Bodyweight Squat – 40 seconds, 20 seconds rest
- 30 second rest
6) Prisoner Squat – 40 seconds, 20 seconds rest
7) Plank – 60 seconds
8) Bodyweight Row – 40 seconds, 20 seconds rest
9) Burpee – 15 seconds seconds, 15 seconds rest
10) Med Ball Slam – 30 seconds
- Whew.
- Rest 30 seconds, repeat one more time for about 20 minutes of heart-pounding action. Tough, but good, times.
