Thanks to TT reader Kerry Z. for the inspiration, today I did 10 sprints of 15 seconds at a 10% incline on the treadmill. The last one was stretched to 20 seconds and was tough. Good challenge. Will build up to 30 seconds each. Now off for a full day of travel from Orange County to Toronto.

Kettlebell Exercises: How To Chose The Best One

Being in the fitness game for 13 years, I often get asked the question, "What are the best kettlebell exercises?".
My answer is always the same whether I am choosing kettlebell exercises or exercises that involve dumbbells, barbells or even just bodyweight.
The best kettlebell exercises incorporate every muscle of the body.
Unlike any other exercise tool, kettlebell exercises are meant to use the body as a complete unit. A network of muscles, joints, bones and nerves that work together to train the body
When it comes to choosing the best kettlebell exercises, there are few that compare to the most foundational kettlebell exercise, The Swing.
The Swing is the kettlebell exercise that ALL ballistic kettlebell exercises are derived from. Dissecting the swing, you will notice two very distinct elements...
First, is the hip hinge. The hinge is often the most misunderstood element of this simple, but not easy, kettlebell exercise. If you look at novices perform the swing for the first time, you'll notice - more often than not - a deep knee bend and the exerciser turning the swing into a sumo squat type of kettlebell exercise.
This is not the proper way to execute the kettlebell swing. Instead of the deep knee bend, the exerciser should be flexing at the hip - with only a slight knee bend - and keeping their back arched. The essence of this incredible kettlebell exercise comes from the exerciser's ability to recruit and load their glutes and hamstrings. This can only be acheived by through the over-emphasized hip hinge.
The second important element in the most foundational of kettlebell exercises is the rooting. The rooting or the finishing stance of the swing is where the exerciser's abdominal stability and ability to fire the glutes come into play.
A proper rooting stance is where the exerciser is able to both maintain tension and be relaxed at the same time.
That means that when performing the swing, or any ballistic kettlebell exercises for that matter, the exerciser must be able to squeeze and fire their glutes, maintain tension in their core and at the same time keep their shoulders relaxed. It's a difficult task to master as, more often than not, people who attempt this kettlebell exercise "the right way" will mistaken rooting for leaning back and excessively extend their spine by leaning back.
This is natural as you start to learn how to recruit your glutes properly, but something that should be consciously avoided as you start to practice this essential kettlebell exercise.
After understanding the elements of the kettlebell swing, it will be much easier to familiarize yourself with the other ballistic kettlebell exercises like the snatch, clean and high pull which all involve the hip hinge and the rooting stance.
This is why, when starting out with ANY kettlebell exercises, it's important to be under the watchful eye of a qualified kettlebell exercise instructor.

Weekend Weight Loss Challenges
My workout today was at the 24-hour fitness in Costa Mesa. It's a huge gym (great place to workout), and strangely busy at 6am on a Saturday. It just seems a little too much off the beaten path for it to have been that busy. Great area though. Heck of a shopping mall across the street.

So it's the weekend...the time when everyone who is struggling to lose fat falls off their nutrition plan...so here's something to consider: If there is junk food in your house, you ARE going to eat it. So if you don't want to eat it, get it out of your house. Otherwise, ACCEPT the fact you're going to eat it, eventually. That's just the way it is, and that's how good diets go bad.
It's like putting water on a gremlin after midnight. And if your family brings it in, then you need to MOVE IT into a place that is extremely difficult for you to access. A high cupboard, somewhere out of sight, out of mind. Research shows the HARDER it is to access, the LESS you eat. Stay strong. I know you can do it.
Losing fat is a game between you and the outside world. Everyone, from family to friends to co-workers to restaurant owners to TV advertisers are conspiring against you to make you eat more and exercise less. Like it or not, it's true.
They might not be doing it on purpose, or with bad intentions, but they are happier when you are fed, full, and flat out on the couch. You must always know your options. You must have Plans A, B, C, D, and E.
You must be prepared to counter-attack. When they say take-out, you say, "I've already prepared my lunch". When they say, "Happy Hour", you say, "Workout first."
And surround yourself with people who are fitter and healthier than you. The power of social support and POSITIVE peer pressure will help you take your health and fitness to the next level.

California Fitness Summits
Whoa, nelly. My quads are STILL super sore from squats and lunges plus the narrow-stance bb squat meathead finisher. And I mean SUPER sore. That was over 72 hours ago. I shared that technique with the experts in the Fit Body Bootcamp World Summit on Thursday afternoon here in Southern California, and I'll be taking folks through the finisher at the 2nd TT Summit in June (also in California, San Diego to be exact).

Truth About the "6 Small Meals Diet" (makes you sick and fat?)

Super Tough Bodyweight Interval Workout
A reader named Jay wrote in with a question about my infamous 20-10 bodyweight squat and pushups 'finisher' from TT for Buff Dudes and Hot Chicks.
Jay said, "I'm not exactly sure how to perform the bodyweight squat series, can you explain?"
The workout is written like this:
1) Bodyweight Squats
a. (20 second squats + 10 second hold in bottom position x 8 rounds)
2) Pushups
a. (20 seconds pushups + 10 second hold in top position x 4 rounds)
3) Plank + Side Plank
a. (20 second plank + 10 second side plank alternating sides x 8 rounds)
4) Touchdown Lunges + T-Pushups
a. (20 seconds lunges + 10 seconds T-pushups x 4 rounds)
"In exercise one, you do repetitive squats for 20 seconds.
When your interval timer beeps (or when you see the clock hit the 20 second mark), you lower to the bottom part of the squat and hold for 10 seconds. Once ten seconds passes, you repeat...so in total you will be squatting for 4 minutes without a break.
It's tough. Really tough.
In exercise 2, you do 20 seconds worth of pushups, then you hold in the top position for 10 seconds and you do this for 4 rounds (so its essentially 2 minutes of continual pushups, the only break being the 10 sec hold at the top).
For the plank and side plank- you do a 20 second plank, then rotate and hold a 10 second right side plank, then back to a regular plank, then to a 10 second left side plank...so all in all you're doing 4 minutes of plank...mostly in regular plank but with the side planks as well.
Use the same protocol with the last exercise.

The Bodyweight Squat Timed Intervals
The workout is written like this:

Countdown Training

My training today: Pullups, Pushups, Rack Lockout, SnatchGrip Barbell Row, Triceps Extensions, Fat Grip Barbell Curls.
A countdown ladder for you. Start at 15 reps per exercise and work your way down to 1 rep, resting as little as possible between exercises. Kettlebell Swings + Pushups (use decline pushups to make it harder). Follow with a quick running warm-up, and then three running intervals of 30 seconds separated by 60 seconds of rest, and then if possible, three 45-second intervals on the bike with 45 seconds of rest. Your shirt will be soaked by then.
Today's Kick Butt Tip:
Success is simple once you realize how difficult it is. Then you know how much effort, honesty, responsibility, long-range planning, creativity, intensity, discipline, thought and control the process is going to take. It is not easy. It is not going to happen overnight. Only once you accept that will you succeed.
"Motivation gets you started; habit keeps you going." - Jim Ryun. If you miss a day of good habits, get back on track as quickly as possible. The more frequently you do something, the better the chance you will stick with it. Stick to your good habits while traveling, when you're busy, and during tough imes...eventually they will become strong habits and easier and easier for you to follow.

The Success Principle of Perseverance
Been playing around with hill sprints on the treadmill...worked up to three sprints of 30 seconds at 10mph at 10% incline today. Goal is 10. Legs were a little tired for it today. I still have some work to do.

One of the best success tips you don't want to hear is this: "Get up 30 minutes earlier every day, M-F. Spend this 30 minutes taking MASSIVE ACTION on one MAJOR task before moving on to anything else."......It was this simple strategy that helped me go from working for someone else in 2004 to being in complete control of my life by 2006. And you'll be able to make that transition even faster in 2012.
You can't do $10 an hour tasks if you want to make $100K each year...identify those time/energy wasting tasks (like sending FedEx packages, running errands, mowing your lawn, etc.) and outsource/delegate them immediately. At $100K per year on a 40 hour workweek, your time is worth at LEAST $50/hour, and more like $150/hour. Do not ignore that. Respect your time.

Lost a Pushup Contest
Just finished my Productivity presentation at Underground and then lost a pushup contest to Yanik Silver. I failed at 48 decline pushups and he did over 50. But we raised over $1500 for charity. Good times.
So today's workout - 48 decline pushups. That's it.

Build others UP because it will only make you more successful. If you don't have social support, take charge as the leader. Be confident in your choices. People will respect your decisions, even if it seems at first that they don't. Eventually, a lot of people will come to you for advice and support. You are the one making the right decision. Never forget that.
If you fall "off the wagon" or off-track from your vision, just cut your losses, don't worry about it, and get right back on track. Immediately. It's minor damage that can be dealt with.' One mistake, two mistakes, three mistakes...this doesn't ruin everything. Just make the right decision next time and keep moving forward towards your goal.

Workout in Washington Hotel Gym
Down in Washington, D.C. (well, Alexandria, Virginia to be precise) at a seminar. I'll be speaking on the Right Habits of Success tomorrow morning. It really is a summation of my life's work on becoming more productive.
Today, a productive Hotel Gym Workout to kick things off.
Started with a warmup including the WYLIT upper back series (see my videos on Youtube.com/cbathletics) and T-pushups, followed by the real workout of Pulldowns, Pushups, Cable Row, 1-arm shoulder press, DB Triceps, DB Hammer Curls. Good times.
Today's Kickbutt Mindset Tips:
Success is not just a number on a scale or clothing label. It is the achievement of living with maximum energy and having built the habits that make good, healthy choices seem natural to you. When you choose to eat healthy and you choose to exercise instead of watching TV, that is achievement. This will help you love life and the people around you more. The process is often just as important as the physical progress. A body transformation cannot happen without a mental transformation as well.
"To whom much is given, much is expected." - And the truth is, everyone reading this has been given so much...much more than any other generation in history. Use your talents. Share your gifts with the world. Avoid the temptations to waste your time and talents on insignificant matters. There are too many people to help, too much good to do. Don't let anyone, any negativity, or criticism, stop you from living the gifts you've been given.
Consistently and constantly force yourself to focus on the critically few proactive activities that produce exponential results. Don't get caught up in the minor details and clutter your mind. Focus on the BIG ideas, values, and relationships in your life. What good is spending another 5 minutes on the Internet reading about the details of some stranger's life when it takes 5 minutes away from spending with the people who matter in real life?

Metabolic Finisher Gauntlet Definition
My training today: Hang Clean, Deadlift, Front Squat, Glute Ham Raise, Power Wheel Rollout.
Before, during, and after training, I take Vitamin C. About 6g total per day. I also take a few nutrients to help reduce soreness and recovery, but I'm not sure if they work. When I'm sure they do, I'll let you know.

Let's start with a definition.
The Gauntlet - a form of punishment, chiefly military, in which the offender was made to run between two rows of men who struck at him with switches or weapons as he passed.
In the TT world, a Gauntlet program uses this system based on the definition:

Truth About Travel Workouts
Getting ready for a 5-day trip to Washington, D.C., to attend an Internet business seminar. It's going to be a lot of fun, a busy weekend, and a great chance to meet some smart folks.
But I won't be going off track from my training and nutrition. I don't mind if someone PLANS to go off-track, but I don't like it when someone uses travel as an excuse and complains about getting off-track.
Big difference between the two mindsets.
If you don't want to get off-track, there's no reason to do so. Plan ahead. It should be easier for most people to stay on track with training when they are at a hotel...all they need to do is take an elevator down a few floors to the gym. It's that easy.
Don't be lazy. Don't fall out of your routine and good habits.
You know what happens on trips. You know the obstacles they throw in your way.
So plan. Come up with two solutions to every obstacle.
It's that simple.
That's how you succeed.
I'll be doing my workouts in Washington, and loving it, while having some good meals but staying lean.
Today I biked some hills, and tomorrow I deadlift.
Good times.

Q: Currently doing MRT may 2011. 6 weeks to go for big wedding. Is this the best fat shredding program? Lost 4" off waist and now can loosely wear lrg shirts. Still have belly though.

But I won't be going off track from my training and nutrition. I don't mind if someone PLANS to go off-track, but I don't like it when someone uses travel as an excuse and complains about getting off-track.
Big difference between the two mindsets.
If you don't want to get off-track, there's no reason to do so. Plan ahead. It should be easier for most people to stay on track with training when they are at a hotel...all they need to do is take an elevator down a few floors to the gym. It's that easy.
Don't be lazy. Don't fall out of your routine and good habits.
You know what happens on trips. You know the obstacles they throw in your way.
So plan. Come up with two solutions to every obstacle.
It's that simple.
That's how you succeed.
I'll be doing my workouts in Washington, and loving it, while having some good meals but staying lean.
Today I biked some hills, and tomorrow I deadlift.

Eat This Way Today
Eat slowly today. Chew your food, don't wolf it down. Enjoy it. Eat things ONE at a time (almonds, nuts, cheat day M&M's). Notice the difference it makes.
Reflect on your relationship with eating...Why do you eat the way you do? Do you live to eat? Why? Are there other activities you can use to replace - if necessary - the emotions you associate with eating?
Things to think about.
Make some connections...it will help you with your long-term lifestyle nutrition changes.

Post-Workout Ice Pellets to the Face
My Meathead training today: Pullups, pushups, db press, db row, triceps extensions, hammer curls.
Today's workout finisher was a 15-minute bike ride directly into ice pellets whipping into my face, combined with rain, uphill. Followed by a 40-minute dog walk in the rain, supersetted with more ice pellets to the face. Got one right in the eye at one point and started laughing and thinking, "if only TT readers could see me now"...
My workout also included these shoulder savers - been doing these exercises consistently again with great results

Never quit. If you stumble, get back up. What happened yesterday no longer matters. Today's another day, so get back on track and move closer to your dreams and goals. You can do it.

Muscle Hangover Wisdom
Having muscle soreness is like being hungover. People say there's things you can do, but really, it's all about prevention. Cut back. What I'm saying is, don't let your biceps do a dozen tequila shots in one workout. Ease into your training (drinking). Don't try to keep up with the big boys (Australians/Polish women). Forget about impressing the ladies with your curling (chugging) ability. And always drink lots of water.
Book recommendation:
Most people will never read this book, partly because of the horrendous title, but it is THE book that could change your life if you are struggling with your mindset. I highly recommend reading, "Psycho-Cybernetics" as soon as possible.

Common Fitness Question and Easiest Solution
Here's a common question I get:
Q: At a standstill. I train 6/7times per week, 5 weights, 1 long cardio and 2/3 intervals included. I have been training muscle groups (3 sets. 8reps) but I'm not seeing any gains now and getting a bit stale. Any suggestions to mix it up?
Answer:
What do you mean gains? What are your goals? What training program are you using? If you want to gain muscle, use one of the TT Meatheads programs. If you want advanced fat loss then start with TT for Buff Dudes and Hot Chicks or TT Metabolic Resistance Training.
But please, stop trying to design your own if you aren't an expert.

CB's Guide to Finding Good People
Earlier this week we had a discussion on my www.CraigBallantyneFanpage.com over on Facebook about whether or not it was difficult to find good, positive, supportive people in your life.
Frankly, I don't believe it is hard if you are willing to stand up for what you believe in, act in a way that is congruent with your beliefs, and put some effort into looking.
So in more detail, here is:
CB's Guide to Finding Good People
Step 1) Identify what you value in people.
Step 2) Identify where this type of person spends time.
Step 3) Go there. Whether it is a church, gym, beach, dance lessons, bootcamp fitness class, Chamber of Commerce meeting, local lectures, weekend seminars, or weekly group meetings. You don't meet good people by watching TV but good people ARE out there. Go forth and find them.

Outside Workout in January
Today's outside workout included sprints, kettlebell swings, and goblet squats. And dog wrestling. It was so warm here in Canada that I did my workout outside while wearing shorts and a sweatshirt.
Sure was good to hang out with the dog again...even though we only have a couple of walks together before I take off again on Friday.

Home and Away
Finally. Going home after 11 days on the road to see ol' Bally the Dog. Apparently he is now sporting a kerchief. We shall see how this looks. But then I'm off to the southwest coast of Nicaragua on Saturday for 5 days.
Today's workout: Box jumps, squat, split squat, glute-ham raises. Not metabolic, but still good times.
But not as good of times as the stoopit photo of Roman and I that I posted on my personal Facebook here (hit the subscribe button to see the photo):

Kickbutt Mindset Tips for the Day
Back in Toronto after a 10-day trip to Texas and Tampa, I'm going to take a recovery day and then do a squat workout on Wednesday.
The trip was fantastic. I rarely get recognized in gyms, let alone in airports, but yesterday I was recognized at both the Tampa and Toronto airports by other passengers. Cool to meet y'all.
Today's Kickbutt Mindset Tips:
To get something you've never had, you have to do something you've never done.
Do not procrastinate. Take action. Just do it.

21 Day Energy Challenge
21-Day Energy Challenge for you: Go to bed and get up at the same time for the next 21 days. I promise it will do more for your all-day energy levels than anything else you can do.
Weekend Weight Gain #Truth - I know a few TT'ers will wake up a few pounds heavier today, and you might too. BUT...here's the #truth. As one reader mentioned to me on Sunday, she ate an entire box of pizza and gained 3 pounds.
At most, the pizza contained 1200 calories. And as you know, 1200 calories will not show up on the scale as 3 pounds of fat. Remember, there's about 3500 calories per pound of fat so in reality, she would have had to consume NINE full pizzas OVER her calorie needs in order to gain 3 pounds of fat on the weekend. Or 19.44 extra Big Macs over her calorie needs to gain 3 pounds of pure fat (with a Big Mac coming in at around 540 calories).
So why the weight gain?
Well, it's from another common element of food one that you can see on the ingredient list. Sodium. In this pizza, I checked the online ingredients and found it to contain 640mg per serving, and with at least 3 servings per box, our dear reader consumed almost 2 grams of sodium at one sitting. Now that's a recipe for water retention and overnight weight gain.
Workout Solution:

Training with Roman today
Last night we hit the Blue Fugu Hibachi steakhouse in St. Pete's for a big group dinner. John "Roman" Romaniello and I discussed some prettttty, pretttty cool projects that he has coming out in 2012. It's going to be a huge year for him.
And today will be a huge day for me because he and I will be working out in Tampa. I'm deadlifting. Not sure what he'll be doing. But we are working on a new program for you called, "Turbulence Forever". It will be out on Tuesday.

Take time to review your food intake and continue to do so for the next 5-7 days. You'll learn SO much about your body and how it reacts to certain foods, plus you'll identify *hidden* calories in your diet that might be sabotaging your results. What are YOUR favorite fitness/nutrition apps and websites to monitor your diet?

Go to Jail or do this instead
Day off of hard training today. Looking forward to a record setting deadlift workout on Saturday morning at Powerhouse Gym in Tampa.

Great Q: I and several others have never gotten a clear answer to this question.... if you worked your muscles really hard for example on Monday, and you are really sore on Tuesday and still sore on Wednesday, do you have to wait until the soreness is completely gone before you can work that same group of muscles?
Answer from me:
Maureen - There is not a clear answer to everyone...it is an individual situation. First, adjust your program to do less volume so you aren't sore for 3 days. Second, ask yourself this, "Is there something else I can do instead?" If not, then it is a judgement call depending on goals, etc. But at the end of the day, be conservative. No need to risk it.

If you are struggling
If you are struggling with motivation today and are thinking of skipping your workout, then just do me one tiny little favor? Just go to your workout space and do your warm-up. Just 5 minutes, that's all you need. And once you get through the warm-up, promise me you'll do just one set, okay? Oh, and do me one last favor, just do a couple of intervals for me, pretty please? If you do that, I promise you'll end up doing the whole workout, and probably having an amazing session too.
Recruit a new member into your social support, such as a new workout partner or healthy-eating partner. This will add strength to your commitment.
LOL...I'm continuing my Mexican Food Across America challenge. Last night was Chipotle again, with the night before homecooked chili at the Marionz. Good times...and another workout planned for Powerhouse Gym in Tampa on Saturday.
