Short Workout Research

She broke my heart. Kicked me while I was down. Rubbed salt in my wounds.
 
That's how I felt when a TT reader asked:

"What's the least amount of exercise I can do to get back in shape? I don't like working out."
 
Who doesn't like working out? :)
 
Uh, I felt like that guy that gets his heart ripped out in Indiana Jones and the Temple of Doom. Hmm, okay, weird analogy...but I went and did some research and stumbled across some interesting results.
 
I have great news for you if you hate to workout OR if you are just so darn busy that you can't even do more than a few minutes per session.
 
In one study, Norwegian scientists found that 4 minutes of interval training was just as effective as 16 minutes of interval training for boosting fitness and reducing resting blood pressure over a 10-week training program.
 
(Reference: Tjonna, A., E., et al. Low- and high-volume of intensive endurance training significantly improves maximal oxygen uptake after 10-weeks of training in healthy men. PLoS One. 2013 May 29.)
 
Unfortunately for fat loss, this study found that 16 minutes of training worked better than doing just 4-minutes. 
 
So, if you want to get fit and burn belly fat, you're probably better off doing four different 4-minute miracle workouts, three times per week.
 
But wait, there's MORE great news...
 
Another research study discovered that you can gain strength and lose belly fat with just ONE set per exercise. This could allow you to cut back your 30 minute TT workouts to just 10 minutes.
 
Researchers from the UK had subjects perform either THREE sets of 6 repetitions or just ONE set of 6 repetitions. 
 
(Reference: BioMed Research International Volume 2013 (2013), Article ID 615901, 6 pages)
 
Both workout groups trained 3x's per week for 8 weeks. The workout consisted of nine UPPER-body exercises only. (I'm not sure why they only used upper body exercises...just imagine the results they would have got using a superior, total-body Turbulence Training workout!)
 
At the end of the study, both groups gained the same amount of strength (20%) and lost fat.
 
The workout used in this study could have been better, but I'd love to hear the results you get if you use just one set per exercise of Turbulence Training.

Either way, using short bodyweight workouts or 10-minute dumbbell workouts is much better than doing slow, boring cardio.

Best diet tip for building muscle

It was great to be back and lifting heavy today. I started a new 4-week strength workout, and started out a little lighter than usual because of my holiday from lifting.

My session was:
1A) Squats
1B) Box Jumps

2A) Bench Press
2B) Deadlift

3A) DB Chest Press rest pause drop set
3B) T-Bar Row rest pause drop set

It's also time to return to my regular diet, and I'm glad. I need to build some muscle. Somehow I lost 2 pounds of fat while traveling to Tuscany and eating everything in sight!

Someone over on the TT Facebook page asked what diet change to make when building muscle. Here's the answer:

If you are not gaining muscle now, add 500 calories per day (mostly carbohydrate, some protein, some healthy fat). If that doesn't work after 2 weeks, add 500 more.

The Leaning Back Workout of Pisa

Today we drove to Pisa. Did a workout at a local gym (low rows, pullups, underhand pulldowns, KB swings).

Side note: I don't get the obsession with Technogym equipment. I despise it. Yet it's everywhere. What am I missing?

Then we went to the Leaning Tower and I did the obligatory "holding up the tower" pose. Will post on FB later this week.

Pisa is otherwise a rundown town. Not much going on there.

Tonight we had an amazing wild boar ragout with chocolate sauce. Seriously. Hard to explain.

It was great, but as a couple of my friends said, it would probably have been better without the fancy chocolate sauce.

Also, mashed potatoes with raisins in it...interesting.

I usually lose weight while I travel, but this trip might be the exception. We'll see next sunday when I get home.

Tomorrow we are off for 3 fun events:
1) sausage making
2) pasta making
3) an afternoon truffle hunt

I'm really hoping to stumble across smurf village instead, but apparently you can get $5000 for a big truffle. Those things are highly prized!

Wild boar meat, red pepper olive oil, and Prosecco have been my 3 favorite discoveries on this trip (in addition to live Italian soccer - which is absolutely insane).

bodyweight workout

I was angry. So I took it out on my legs with a hard-core bodyweight workout in my hotel room.
 
But it nearly didn't happen.
 
I was late. And I don't like getting off my schedule. But because of a late night and an incredible and very busy Sunday (details below) in Florence, I overslept this morning.
 
Grrr. It kept me from writing the book chapter I wanted to work on. It cut into my meditation time. And it stopped me working on your new November TT Workout of the Month.
 
I started with my "old-man warm-up". I was moving slow. I wasn't motivated.
 
Then something kicked in. I thought about how hard you and other TT readers workout, and the results you get, and so it was time to kick it up.
 
So I did:
 
- 10 rounds of 20-10 Prisoner Squats
- 4 rounds of 20-10 Pushups
- 100 Lunges (alternating sides)
- 5 rounds of 20-10 Total Body Extensions
 
If you like this circuit, you can do full bodyweight-only workouts with me on video.
 
 
It's pouring rain here, and you almost need an ark to get around. Roads are flooded. One of our tours was cancelled because of a washed-out bridge.
 
But yesterday we went to an insane soccer game. I'd never been to anything like that before. Intense!
 
Italy is as wonderful as everyone said it would be.
 
And it's nice to be out of the gym and sticking to bodyweight exercises only.

Florence Hike and Nap Update

Now that was a nap. Fantastic.

After today's workout, a big hike across Pointe Vecchio and up the hill to Pitti Palace, I had a 20 minute snooze. As tough as it is, you have to limit your power naps to just 20 minutes, other wise you end up worse off than you were. Right now I feel wired. And that's after just 4 hours sleep last night and 6 the night before due to my messed up travel schedule. Naps are great, but keep them short.

I answered from experience:
You make a plan to get back in the game. You stick to your vision. You study the masters. You read "So Good They Can't Ignore You". You implement those strategies. You apprentice with a Mentor. You work hard. You hone your craft. You remember the people that supported you this far and realize you can't let them down by quitting. You look back on your past and see what worked. You remember what you have going for you, and you're grateful for it. You earn it. You never forget how much you've been blessed to pursue your dreams. You add value. You learn to add more value. You give and you give and you give and you give. You go to bat for others. You work for the intrinsic rewards, not just for money. You get up early, tackle the most important priority on your list, and you don't mess around. You don't make excuses. You don't whine. You don't feel sorry for yourself...because you still have it better than 90% (or more) of the world. You find a way. You just do it. You never, ever, ever give up on what is important to you.

Frankfurt to Florence Fail

Craig plans. God laughs! And so I'm stuck here...
 
...exploring beautiful Florence, Italy ... via Wikipedia, while sitting in the Frankfurt Airport for the next 9 hours while on a flight delay. Turns out it was "National Random Do NOT Go To Work Day" at a few Italian airports. 
 
Oh well. I'm making the best of it, giving you a chuckle at ol' Craiggy's misadventures on the road. But I also did something really weird here in the showers of the Lufthansa airline lounge in Terminal A of the Frankfurt Airport. More about that in a moment...but first...
 
As I stood in line this morning to get my updated ticket to Florence, a poor woman, in the same travel quagmire as myself, collapsed into a chair.
 
"My back is KILLING me," she said, "from sitting in those airplane seats all night." 
 
Wow, I feel really bad that she didn't have a chance to read this morning's TT email. It really frustrates me to see people in physical need, knowing I had the answer. So I told her about this website. If you have a bad back or even WEAK abs, get relief here:

Now onto a funny story about ol' CB, his flight delay, and his bathroom workout. 
 
As you might have read recently in the NY Times, "sitting is the new smoking". It's deadly for your back (see above) and for your health. When you sit, your calorie burning plunges to just ONE calorie per minute, said the Times article.
 
Add that all up and there is NO way that I'm sitting all day in the lounge. But I really don't like walking around airports. Too many people, too much crap food to tempt you, and too much stress in the air.
 
My solution was a little weird, but awesome. I'm lucky to have access to an airport lounge, thanks to my frequent flyer status and one of my Credit Card secrets, and this lounge has large bathrooms with showers - for frustrated international travelers like myself.
 
So...I did some Home Workout Revolution training in the shower this morning. It was great, and to be honest, this wasn't the first time I've worked out in an airport lounge bathroom. (My first time was this summer in Copenhagen.)

1) Total Body Extensions for 8 rounds of 20-10
2A) Pushups - 20 reps
2B) Prisoner Squats - 20 reps
- Do 2A and 2B back to back with NO rest
 
That got me four hundred and one bodyweight reps (200 total body extensions, 100 pushups, and 101 prisoner squats).

Friday Deadline for TT Trainer Certification Discount

By the time you read this I should be over the Atlantic Ocean on my way to...
 
...Frankfurt, Germany, and after a short layover, to my final destination of Florence, Italy. I'm heading there on a work/holiday trip. On Sunday afternoon I'll be going to my first Serie A game between Fiorentina and Juventus, and I'm pretty excited about this.

Most people don't understand this. Just yesterday on Facebook I was asked, "I know you have said forward flexing ab exercises are bad - what about isometric style in a flexed position - like a v-sit? also bad?"

Answer:
Yes, it still compresses the intervertebral discs.
 
So avoid:
- Crunches, sit-ups, v-sits, etc. <= worst ab exercises ever
- Sitting with slouched low back posture
- Rounding your back when you lift weights or pick up stuff off the ground
 
Please be careful with your low back.

Eat More to Burn More

Today I'm going to eat a LOT. Here's why...
 
First, it's Canadian Thanksgiving weekend. We have a big family get together this afternoon. I'm very excited. 
 
Second, there's one common diet mistake that stops you from losing weight...

Big 3 Workout and Big Event Weekend

Today I had to finish up the manual for tomorrow's TT Master Level Certification program. Then I had to do my daily readings, walk the dog, and fit in a tough workout.

It was Prisoner Squat Jumps, Squats, Bench Press, Deadlifts, and T-bar rows.

Now it's off to Lapeer, Michigan for the Master CTT event. Going to be high-energy and super awesome.

To get this all done, I followed this rule:
"Don't just make a to-do list each day. Set time limits on tasks, mini-deadlines with incentives, to keep you on track."

Do not procrastinate any longer. Just do it. Take action. Far better to suffer through the pain of doing it, than guilt of procrastinating.

Challenge workout and diet rant plus video

I just sent Men’s Health a few new challenges.

Here’s the bodyweight workout they rejected (because I gave them another better one).

Give this a try. Do these tough exercises to the max and record your score (my scores are listed).

The Bodyweight Max Challenge

- Start with a full-body warm-up.
- Do not rest between exercises.
- Do the maximum number of reps or time for each exercise with proper form.

1) Pull-ups – 15 reps
2) Wall Squat Hold ­- 120 seconds
3) Push-up ­- 53 reps
4) Bodyweight Row ­- 25 reps
5) Mountain Climber ­- 25 reps/side

Then I had a little rant over on my Facebook page. Someone, a woman, oddviously (<= not a real word), asked how taking the birth control changed fat loss. My reply:

Anyone who tells you it does is full of mumbo jumbo...the answer is still, "Work really hard, be ready to make sacrifices, stick to 90% diet compliance, plan and prepare better, get social support, get an accountability partner, give yourself an incentive, and set The Deadline".

Giant KB and bodyweight circuit workout

I call this one the "Possibly Too Much" workout.

I did 45 minutes of hard training today and still didn't get through everything on the checklist.

So it was possibly too much. But we'll try again next week. It went like this:

1A) KB Front Squat
1B) Pullups
1C) KB Clean & Press
1D) Pullups

2A) KB Swings
2B) Pullups
2C) Long Jumps
2D) Light KB Snatches

3A) TRX Countdown Rows
3B) Pushups to Failure

Good times. Once you get through the first circuit, you can start to think clearly again, until round three of the 2nd circuit.

Deadlift in Denver

After a week of low-intensity, low-volume deload training, I'm back on the Squat-Press-Deadlift workout program.

I set a few personal bests today using basic exercises, low reps, and a 50-minute training session. That should wipe me out so I can sleep through most of my travels from Denver to Toronto today. And hopefully everything goes on time, unlike last time when everything was delayed. C'mon smooth sailing!

3 ab exercises that will rip it up

I ripped apart my abs last week. They were really sore for 72 hours after doing these 3 exercises.
 
It started with a 3-minute max plank to pre-fatigue my six-pack. Next up was a killer ab superset of TRX standing fallouts and Power Wheel rollouts. Four rounds of 15 reps per movement left my abs rocked and rolled.

Good news about eating rice

No No Food

Every time I'm out on the farm visiting Bally the Dog, my mom makes me a huge serving of...
