Good times. Then a long walk with my business partner around Washington Park in Denver, and lunch at Whole Foods (pulled pork, collard greens, kale, and broccoli).

It's always amazing how much junk is in the vegetables in the Whole Foods buffet. The ingredient list for vegetables shouldn't be 15 ingredients long. At least the steamed broccoli was just "Broccoli".

Great squat workout

Strange workout today, in a great way.

Yesterday I did a great warm-up and then two sets into my pullups I thought I destroyed my shoulders. It was a really weird, painful feeling over the origin of my teres minor muscle and the belly of my rear delts. I expected a lot of soreness today, but nothing. Very strange.

Today, I did a very good warm-up and had a fantastic workout, so I just don't know what went wrong yesterday.

It was like night and day. Hopefully yesterday was an aberration.

Today's Workout:

1A) Squat
1B) KB Swing

2A) DB Step-Up
2B) Leg Curl

Good times. PB of 135x28 reps for the squat. Tough, but good.

Expecting some DOMS tomorrow.

Upper body hotel gym training in Denver

Hotel gym workout today for upper body.

Also had pre-workout caffeine. Pretty wound up right now!

The Workout:

1A) Pullups
1B) DB 1-Arm Shoulder Press

2A) Decline Pushups
2B) DB CSR

3) Meathead Arms (curls and extensions)

Rear delts are very tight. I warmed up adequately (I thought)...but it looks like it's back to the old drawing board to better prepare myself for pullups.

1000 hours and 17 reps

Sunday update for you.

Live from Denver where the city is a sea of orange.

And it's a gorgeous day...45 degrees and sunny.

Yesterday was a recovery day, and today was a big deadlift day. Good times!

1A) Deadlift - hit a PB at 225x17 (overhand grip)
1B) Mobility

2A) Bench Press
2B) Mobility

3A) DB Reverse Lunge
3B) Foam Rolling

Last week I was mentally exhausted after the deadlift workout, but today I feel fresh.

Tonight I'm going to watch the end of Skyfall (2nd time through it) and get a good sleep before another big week in the ETR office.

One of my goals for 2016 is to spend 1000 hours in the ETR office, and I've already crossed the 10% mark this month. I might even hit 20% before I head home to Canada on Feb 4th. Another goal is 84 business dinners, and I've hit 1/12th of that so far. I'll try to sneak in a couple more this week.

Off day from training tomorrow, and then upper body on Tuesday followed with squats on Wednesday, and another weekend deadlift session.

Good times. Last week's squat workout destroyed my legs, so I pulled back on the volume this week. We have a big workout filming session for one of Missi's programs on Friday and I need to be semi-fresh.

Quick question about my book...

Q: How can you apply The Perfect Day Formula if you work for a company and not yourself? Your program sounds great, but that's all I kept thinking was "how does this apply to me"? Can you give an example? Thanks!

Sunday Morning Denver Workout.

This workout laid a whooping on me.

Afterwards I had to contend with a 'zoo' at my hotel in Denver. The Pittsburgh Steelers were staying there and the lobby was packed with autograph seekers.

Should be interesting if the Patriots stay there this weekend. I'm here for an extended stay in Denver, and the city is buzzing.

Tuesday AM workout:

1B) Pullups - 10 sets of 4

2A) Decline Pushup
2B) DB Chest Supported Row

No personal bests today.

My Motto For You to Use

Today it was one of my motto's that helped me stay on track.

"Make the right decision, right now, for your right life."

I woke up early, wrote a great article, meditated, and then had to decide if I was going to do pullups or just yoga.

Yesterday I had planned a pull-up workout with pre-workout caffeine.

But my left shoulder was tight, and I wasn't tired, so I made two decisions that were right for me.

First, stretching, no lifting.
Second, no caffeine.

I started my morning with a decaf Green Tea, and that makes today another CASS-Free day.

The big lesson is for you to add my motto to your life so that you make the right decisions for your right life - right now - and always.

That means getting up and not hitting snooze.
That means working hard instead of taking the easy way out.
That means being kind and compassionate, and not giving in to angry outbursts that only make you feel guilty later.
That means taking extra recovery if you're sore, tired, or sick, and training hard would make your body worse, not better.
That means choosing the healthy option instead of the junk.
That means using the right weight and perfect form rather than trying to impress others at the gym and cheating with your technique - as that can lead to injury.

You can do it.

Denver CASS-Free Squat Workout

You did it again. Your accountability helped me make the right choices at the airport and on the airplane yesterday.

I love salted, roasted nuts, but the kind you can get at the airport are always roasted in undesirable oils, and often are coated with wheat (most folks don't know that).

I survived with walnuts, not roasted and covered with junk...all thanks to my accountability to you that helped me avoid this temptation and follow my motto: "Make the right decision, right now, for your right life. Always."

While yesterday was not CASS-Free, today was, and I even managed to do a no-caffeine squat workout...with decent results.

PS - Had extra gratitude yesterday...

Here's why:

Yesterday my car to the airport was to pick me up at 12:30pm in Delray. I  saw it waiting, but jotted off a few more emails.

Fifteen minutes into the trip, we became stuck in a traffic jam due to a serious accident.

We waited an hour...and then traffic freed up. Seconds later we drove past a demolished Corvette that had wedged itself under the rear-end of a transport truck...a stark reminder of how life can change in an instant.

I ended up making it to the airport with 30 minutes to spare...that's the great thing about being early.

And I was grateful for my safe trip, smooth flight, and getting back to the office in DVR.

Be extra grateful tonight for the little things in life.

Miami and Meathead Workouts Update

Monday was an interesting day. It was CASS-Free, but dang was I tired. I had two naps, catching up on sleep from last week, I guess. There was no workout, just stretching and walking around the nice little town of Delray beach. Good times!

I had an early dinner and then met up with my mentor, Mark Ford. Mark likes an afterwork cocktail and cigar, and he had a well stocked liquor cabinet and some snacks out...but I stuck to my plan and just had water. I'm on a streak of no alcohol in 2016, and didn't want to break it last night.

Sunday was a heavy deadlift workout in Miami, my favorite city in the USA! And this might be my new favorite superset (deadlift + bench)

1A) Hang Clean
1B) Upper body warm-up

2A) Deadlift
2B) Bench Press

3) DB Reverse Lunge

Monday Off ... just some stretching and muscle soreness recovery and walking a couple of miles around Delray Beach, Florida.

Tuesday Upper Body Workout

1A) Decline Pause Pushup - 29, new personal best
1B) Pulldown (stuck in a hotel gym, no chinup bar)

2A) DB 1-Arm Standing Shoulder Press
2B) DB CSR

3) Meathead arms, baby!

Today's workout included a new personal best...29 "pause" decline pushups (which I'm sure Missi Holt can beat, but whatever, I'm used to her beating my records by now!).

It goes like this: feet elevated on bench, 1 second down, 1 second pause at bottom, 1 second up, 1 second pause at top. I've done 40 in the regular pushup position, but this version is harder. Workout was followed with a final walk around cloudy Delray Beach. Off to the airport now...will check in from 30,000 feet if there's wifi.

One of Mark's biggest lessons to me was "Go to bed and get up at the same time, 7 days per week." It's the best energy booster tip I've ever been given. 10th year birthday sale

Miami Morning Circuit and Thursday Night Temptations


Last night I walked through the valley of the shadow of Deep Friend Oreos at Prime 112, a steakhouse in Miami Beach, and I came out unscathed. For dinner I had a giant crab claw as my app, treated myself to a 6oz kobe filet, baked potato, asparagus, and sauteed spinach.



Great times with over-50 fitness celeb, Shawna Kaminski and my good friend Bedros Keuilian and Joel Marion.



This morning started with a 6am bodyweight hotel room workout to the put the foodz into the musclez!



Alas...Thursday and Friday were not CASS-Free, only A-Free. I had a can of Zevia (stevia sweetened cola).



I blame my mom for letting me drink too much soda as a kid.


Just kidding Mom, it's my Personal Responsibility.

Miami Heat Dinner and Mindset Tip

Fun night at the Heat-Knicks b-ball game...this kid kept screaming in our ears though!

Dinner was CASS-Free at Il Gabiano...grilled octopus, veal chop, grilled vegetables (asparagus, broccoli, portobella, artichokes, peppers), and roasted potatoes


After the basketball game and Joel's (amazing) new condo in Miami last night...and I managed to turn down him and Bedros on going to Zuma steakhouse at 11pm for a 2nd dinner...

I had ETR / TT work to do... Wrote till midnight, started again at 5am...It
was a big victory to skip the 2nd dinner...

Joel was in one of those "bro, you gotta come with us" moods. He can be quite persistent and persuasive...but all along I stuck to a line I say in a lot of daily mindset tips to clients:

"Make the right decision - right now - for your right life. Always." <=== Live this every darned day!

Morning in Miami

Smooth travels to Miami. I checked in at midnight and fell asleep at 12:30am. Unfortunately I did not sleep well. Fortunately I have time for a nap before a 9am breakfast. But right now I'm wide awake.

Going to do a little bit more work and then meditate, stretch, and go for a sunrise walk, weather permitting. I'm not doing any hard workouts until the weekend. I'll hit the gym for deadlifts on Sunday morning.

Tonight is dinner at a local institution, Il Gabiano, followed with a Miami Heat game with Joel Marion and Bedros Keuilian (and Joel's awesome father in law, Frank - he's a living replica of Walther Mathau from Grumpy Old Men...and we get along great! Ha.).

Will do my best for another CASS-Free day. The only temptation will be caffeine, but I might need it.

Stop. Step back. Think. What are your true priorities in life? What really matters? Write down the 3 most important items in your life. Now look at what you do each day, and what you have planned this week. Are these congruent? If not, align them. Work on your #1 priority 1st thing every morning, whether it is family, faith, fitness, or finances. Make time for what matters.

My diet and workout

CASS-Free Sunday travel to Denver. It wasn't as bad as last time, but I still had a headache and fatigue upon arrival.

A good 8-hours of sleep put me back on track.

Today is CASS-Free as well, and I still had a good upper body workout.

Tomorrow will be a squat workout with pre-training caffeine, then some filming, and finally a late flight to Miami.

But it will all be worth it to see Bedros and Joel and our 1-Day Mastermind attendees on Wednesday!

Today's workout was a fun, Meathead Monday in a hotel gym.

1) Max Pause Pushup - 32 (1-1-1-1 tempo)
2A) Chinups
2B) DB Chest Press
3A) Pullups
3B) DB Neutral Grip Incline Press

Good times.

A friend asked me for my personal diet plan...and for my thoughts on Bulletproof coffee. My reply:

ha, I've never had a coffee in my life. Not old enough yet!

My diet's all 1-ingredient foods.


Breakfast "Craig's Bulletproof Cereal" - coconut oil, walnuts, banana, almond butter, honey (all mixed in a bowl, like cereal...this keeps me full for 5-6 hours...probably has 1,000 calories in it)


Lunch - giant spinach & vegetable salad & olive oil... sometimes I add meat, other days I have an apple with almond butter instead of meat


For example, today was a salad from Mad Greens in Denver:

- spinach, broccoli, olives, mushrooms, artichokes
- and I added an Epic Lamb protein bar (it's like jerky)

Dinner - meat, potatoes, vegetables, and fruit for dessert


For example, when I eat at restaurants, I'll have steak, a baked potato, asparagus, and a side of olive oil to pour on my potato and greens. Usually an apple, grapes, or pineapple for dessert (at home).

***It's not high carb or low-carb or super-high-protein or paleo (although it is gluten-free, always, and usually dairy-free)
